First time marathon - training pace question

So I need some advice, PLEASE! I'm just beginning training for my first marathon. I've run a half once and loved it...hopefully the marathon will be twice the experience. :-)

I am training T/W/TR and long on SA. I am not sure what is best as far as speed building and injury avoidance. I'm pushing myself on T/TR, relaxing a bit on W, and trying to go exactly my target race pace for the long.

Any advice on what day is best to build speed? Are intervals best? Should I run the longs at race pace or below? I am hoping for a 3:50 marathon and am hitting that pace regularly, but only up to 5 miles...long way to go!
